Fall hiking season in Las Vegas starts the week the highs finally drop under 100. Red Rock Canyon, Mt. Charleston, and Valley of Fire all go from dangerous to ideal between late September and November, and every year I watch clients come back from that first big hike with sore knees, cooked quads, and a question: why did the gym not carry over? The answer is that most gym programs never train the thing hiking punishes most, which is lowering your body under load for two hours straight. Here is how I program strength training for hiking season for clients across Las Vegas and Henderson.
Why does hiking in the Las Vegas area beat up your legs so badly?
Desert hiking around Las Vegas destroys legs because the trails are steep, the footing is loose, and the descent is longer than most people train for. A Red Rock trail like Turtlehead Peak climbs roughly 2,000 feet in about two miles, then you have to give every one of those feet back on sandstone scree. On Mt. Charleston, the peak trails start above 7,500 feet and climb toward 11,900, so you are hiking at altitude with less oxygen than you have down in the valley.
The descent is what gets people. Walking downhill is an eccentric contraction for your quads: the muscle lengthens while it resists the pull of gravity on every step. A 180-pound hiker with a 15-pound pack absorbs several times that load through one knee on each downhill stride. Do that 3,000 times and the soreness you feel Monday is the same delayed-onset soreness you would get from a set of 50 slow-tempo squats. Most gym programs never train that braking, which is why strong lifters still limp off the trail.
What strength training actually helps you hike better?
Hiking strength comes from single-leg strength, eccentric quad control, and a strong posterior chain, in that order. Cardio helps you breathe on the climb, but cardio does not stop your knee from caving on a loose downhill step. The four movements I build every hiking block around are:
- Step-ups to a 16 to 20 inch box. This is the single most transferable exercise for hiking. It trains the exact pattern of driving your body up onto a rock ledge, one leg at a time, with the trail leg doing all the work. Start with bodyweight for 3 sets of 10 per leg, then hold dumbbells.
- Slow eccentric split squats. Lower for a 3 to 4 second count, stand up at normal speed. This teaches your quads to brake, which is what a descent demands. Aim for 3 sets of 8 per leg.
- Romanian deadlifts. Your glutes and hamstrings carry you up the steep sections and protect your low back under a pack. Moderate weight, 3 sets of 8 to 10, with a controlled lowering phase.
- Loaded carries. Farmer carries or a weighted backpack walk for 45 to 60 seconds build the trunk stiffness and grip you need when the trail turns into a scramble.
Back squats and deadlifts still matter, and my strength clients keep them in the program. For hiking specifically, though, the single-leg work is what closes the gap between a strong gym lifter and someone who can move well on rock.
How long before a hike should you start training?
Six weeks of two strength sessions a week is enough to change how a hike feels. That is the timeline I use with clients who want to summit Charleston Peak or do the full Turtlehead loop by late October. Week one and two are about learning the movements and building tolerance to eccentric work, which is when soreness is highest. Weeks three and four add load. Weeks five and six add a weekly hike or long incline walk so the strength gets practiced on real terrain.
If you only have three weeks, you can still reduce the damage. Focus almost entirely on slow eccentric split squats and step-ups, keep the weight light, and do one practice hike on a moderate trail like Calico Tanks at Red Rock the weekend before the big one. Three weeks will not build much new muscle, but it will teach your quads to handle downhill loading without the worst of the soreness.
Should you train legs on the same day you hike?
No. Keep your heavy leg session at least 48 hours away from a long hike in either direction. Hiking a steep desert trail is itself a hard eccentric leg workout, and stacking a squat day on top of it is how you end up with knee tendon irritation instead of progress. In a typical fall week for a hiking client in Henderson, I put lower body strength on Monday and Thursday, upper body or conditioning on Tuesday, and the hike on Saturday or Sunday. Friday is off.
The week of a big hike, cut leg volume in half. You want to arrive fresh, not sore. One easy week costs you nothing in strength and clears most of the fatigue.
How do you avoid knee pain on the way down?
Knee pain on a descent usually comes from quads that fatigue before the trail ends, not from a structural problem. When the quads tire, the knee starts to drift inward and the kneecap tracks poorly, which is the ache people describe below the patella on the last mile of Ice Box Canyon or the switchbacks off Griffith Peak. Three things fix it:
- Train the eccentric with the slow split squats and step-downs described above. A step-down is a step-up in reverse: stand on the box, lower one foot to the floor over a 3 second count, and step back up.
- Shorten your stride on the descent. Smaller, quicker steps keep your center of mass over your feet and cut the peak load on each knee.
- Use poles if the trail is long. Trekking poles transfer a meaningful share of downhill load into your arms and shoulders. Nobody on the trail cares that you use them, and your knees will still work on Monday.
If knee pain is sharp, swells, or lasts more than a couple of days after every hike, see a physical therapist before you add any training volume.
What should you eat and drink for a fall hike in the desert?
You need more water and more sodium than a fall morning in Las Vegas makes you think you do. The air is dry even at 75 degrees, and sweat evaporates before you notice it, so hikers underestimate fluid loss badly. For a hike over two hours I have clients carry at least 2 liters and add an electrolyte packet with real sodium to one of them. Sip on a schedule, not on thirst.
For food, eat a normal carbohydrate-based meal 2 to 3 hours before the trailhead, then bring 30 to 60 grams of carbohydrate per hour for anything past 90 minutes: a banana, a couple of dates, a granola bar. Save the protein for afterward. A meal with 30 to 40 grams of protein within a couple of hours of finishing gives your legs what they need to repair the eccentric damage from the descent. Do you need a coach to get in shape for hiking?
You do not need a coach to walk up a hill, but you probably need one if the last hike hurt and you do not know why. The exercise list is above and free.
